10 Science-Backed Ways to Calm Your Nervous System (That Actually Work)
Ever wonder why your heart races before an important meeting, why you can’t “turn your brain off” at night, or why a small conflict can leave you feeling emotionally drained for hours?
That’s your nervous system doing exactly what it was designed to do.
Your autonomic nervous system is constantly scanning for signs of safety or danger. When it senses a threat—whether it’s a looming deadline, relationship stress, or financial worry—it shifts into “fight, flight, or freeze.” The body’s physiological stress response(opens in new tab) makes your heart beat faster, your muscles tense, your breathing change, and stress hormones flood your body.
The problem isn’t that this response happens. The problem is when your nervous system struggles to find its way back to calm.
The good news? Research shows there are simple, evidence-based ways to help your body recover more efficiently. Here are ten worth trying.
1. Slow Your Breathing—Especially Your Exhale
One of the fastest ways to influence your nervous system is through your breath.
Breathing slowly, at around 5–6 breaths per minute, has been shown to increase heart rate variability(opens in new tab) (HRV), a marker of how adaptable your nervous system is. A slightly longer exhale also increases activity in the parasympathetic nervous system (your body’s natural “rest and restore” response.)
Try 4-2-7 Breathing: Inhale for four seconds, hold for two, and exhale for seven. Slow, controlled breathing, particularly at around 5–6 breaths per minute, can increase parasympathetic activity and heart rate variability.
2. Get Your Body Moving
Stress is designed to prepare us for action. This is where the term, “Fight or Flight” came from. Back in the time of cavemen, a threat of some type of danger would activate the autonomic nervous system so that you were ready to fight or flee. Either way, the action provides a physical outlet that relieves the tension. We still have that autonomic nervous system, but most of the stress we experience isn’t some type of physical danger.
However, when we stay physically still while mentally stressed, our bodies often remain in a heightened state of activation. Movement and exercise can improve how the brain responds to stress(opens in new tab). It can help reduce muscle tension and support recovery from the physiological effects of stress..
You don’t need an intense workout. A brisk walk, stretching, yoga, or even ten minutes of movement helps your brain recognize that the stressful event has passed.
3. Stop Asking “Why?” and Start Asking “Where?”
When anxiety shows up, most of us immediately start analyzing it.
Instead, try noticing where you feel it.
Is your chest tight? Is your stomach in knots? Are your shoulders tense?
This practice, called interoception, strengthens your awareness of what’s happening inside your body. Research suggests that improving interoceptive awareness can enhance emotional regulation(opens in new tab) because you’re responding to your body’s signals instead of getting caught in a spiral of anxious thoughts.
Mindfulness practices can also help you become more aware of physical sensations, thoughts, and emotions without immediately reacting.
4. Use Your Voice
Ever notice how you naturally sigh, hum, or sing when you’re trying to relax?
That’s not random.
The vagus nerve connects to muscles involved in speaking and vocalization. Humming, singing, chanting, or even reading aloud slowly combines controlled breathing with gentle vibration, which may be calming, in part because it naturally encourages slower, controlled exhalation
5. Don’t Skip Sleep
Sleep and nervous system regulation are deeply connected.
Even one poor night of sleep can increase stress hormones, lower heart rate variability, and make emotional reactions feel more intense the next day.
If you’re constantly feeling overwhelmed, improving sleep may have a bigger impact than finding another coping strategy.
Review your sleep hygiene. Some small adjustments can make a big difference: Go to bed and wake up the same time each day if you can. Add in some wind-down activities before bed, such as reading instead of screen time, having a cup of herbal tea, gentle stretching, or journaling. The idea is to get your body into a rhythm that signals it’s time to sleep.
6. Look Around the Room
When we’re anxious, our brains become laser-focused on potential threats.
A simple somatic exercise called orienting involves slowly looking around your environment and intentionally noticing cues of safety—a window, a favorite chair, a family photo, the sound of birds outside.
Intentionally noticing your surroundings can redirect attention away from internal worry and toward what is actually happening in the present moment. That can help you feel safe in this moment, and dial down your body’s threat response.
7. Lean Into Safe Relationships
We’re wired for connection.
Research consistently shows that supportive relationships lower cortisol, improve stress recovery, and even influence heart rate variability.
Sometimes the most regulating thing you can do isn’t another breathing exercise—it’s talking with someone who helps you feel understood. That can be a friend or a loved one, but that sense of connection is also an important part of a supportive therapeutic relationship.
8. Try Cold Water—Strategically
Splashing cool water on your face or holding a cool compress against your cheeks can activate what’s known as the mammalian dive reflex, a built-in response that can temporarily slow your heart rate and reduce physiological arousal.
It’s not a cure-all, but it can be a useful tool during moments of acute stress.
9. Think of Regulation as Recovery—Not Relaxation
Being regulated doesn’t mean you’re calm all the time.
It means your nervous system can respond to stress and then return to baseline without getting stuck.
Resilience isn’t about avoiding difficult emotions. It’s about recovering from them more efficiently.
10. Practice Before You Need It
Your nervous system learns through repetition.
Just as chronic stress teaches your brain to stay on high alert, consistent experiences of safety, slow breathing, movement, connection, and mindful awareness help strengthen the neural pathways involved in recovery.
Small practices, done consistently, are far more effective than waiting until you’re completely overwhelmed.
I love to give the example of a well-worn path in the woods, which represents our patterns of dealing with stress. Trying a new path can feel hard and unfamiliar, but as we practice new ways of responding, we start to forge a new path. The old path is still there, but the more we use the new path, the easier it is to access.

One of the biggest misconceptions I hear as a therapist is, “I know what to do, but I just can’t seem to do it.”
That isn’t a character flaw. It’s often a sign that your nervous system is overwhelmed.
